01The week

Four days in the gym, three off, daily VR Boxing.

Tuesday, Wednesday, Thursday, and Saturday hit the barbell. Friday is active recovery. Monday and Sunday are full rest. VR Boxing still anchors every morning at 8:30.

02The gym block

Four days a week. Hip thrust, squat, upper body, and a glute focus.

Tatiana is back in the gym. Four sessions stack Tuesday, Wednesday, Thursday, and Saturday at 10:00, right after VR Boxing. Daily cardio anchors the morning; the barbell takes over mid-morning; the four zero-oil meals run around the shift cycle unchanged.

Hip thrust, Bulgarians, kickbacks - hip abduction twice

Heavy hinge first, single-leg second, isolation finishers. Hip abduction appears twice because the upper glute carries most of the shape here.

Day 1 leans into the hip thrust pattern and Bulgarian split squats - two of the highest-mechanical-tension glute movements in any lineup. Cable kickbacks and abduction close the upper glute (medius) and protect the knee on heavy days.

WEDUpper / Core

Pulldowns, rows, presses, raises - plank and dead bug cap it

Vertical and horizontal pull first, push second, iso third. The plank and dead bug close out core before the shift.

Day 2 takes the legs and hips entirely out of the equation so the trunk can carry the load. Lat pulldown and seated row rebuild posture under the bar, while lateral raises and plank keep the shoulder and core honest through a heavy shift.

THULegs / Lower

Squat, leg press, lunges - hip thrust and abduction close the day

Quad-loaded bilateral first, unilateral second, glute-focused finisher. Squat pattern forward of the week, hip thrust closes it.

Day 3 swaps the emphasis - quad hinge work in front, hip thrust and abduction behind it. Saturday's pure glute focus slot picks up the glute-medius work, so Day 3 can spend more time under load on the squat and leg press.

SATGlutes Focus

Smith squat, step-ups, abduction - bridge hold to finish

Smith machine trades stabilizer demand for pure glute tension. Step-ups and abduction load the medius. Frog pumps and bridge hold lock in the time-under-load.

Saturday is the highest-volume glute day of the week. The Smith machine lets you push closer to failure without stabilizer fatigue eating the load. Bridge holds burn out the upper glute, so the carryover into Sunday recovery is steady, not sore.

03Daily rhythm

A 30-45 minute VR Boxing morning, four gym days, four meals around the shift.

VR Boxing at 8:30 every morning, barbell at 10:00 on Tuesday, Wednesday, Thursday, and Saturday. Friday is gym off, Monday and Sunday are full rest. Four zero-oil meals on a clock. Lights out before 00:30 - the hours around the shift decide whether the week holds.

    VR Boxing - daily cardio

    30 - 45 min in VR. Low-impact, high heart rate. The single daily anchor that warms the body up for the gym block on lift days.

    Cool-down + shower + prep

    Walk 10 min, cool-down stretch, shower, fill 1 L water bottle with electrolytes for the shift.

    Train

    60 min cap including warm-up. Tuesday, Wednesday, Thursday, Saturday hit the barbell (4-day split). Follow the day's playbook exactly - no extra sets. Friday, Monday, Sunday skip this block.

Body wakes naturally - 07:30-ish. Black coffee + Meal 1 (egg whites, 1 whole egg, fruit). VR Boxing 30 min at 08:30 (same as every other day). No barbell.

Monday midday

Long walk + Meal 2

45 - 60 min outside, no shift work today. Around 14:00 eat Meal 2: 150 g tofu + massive green salad, lemon and vinegar only.

Monday evening

Meal 3, Meal 4, early sleep

Meal 3 around 18:00 (tofu + salad). Meal 4 (yogurt or 4 egg whites or 150 g tofu) at 21:00. In bed by 22:30 with magnesium.

Egg whites, tofu, salad, 0% yogurt. The plan is intentionally easy to prep in five minutes and still hold the late shift - paired with daily morning cardio, the deficit does the work.
